Managing jet lag

Jet lag is not tiredness. It is your internal clock pointing at a different time zone from the one you are standing in, and it responds to light more than to anything else.

Travel fatigue and jet lag are different

Travel fatigue is dehydration, immobility, poor sleep and airport stress. It resolves after a night's rest. Jet lag is circadian misalignment and resolves at roughly one time zone per day without intervention.

The systematic review on athletes [3] is the most useful document in this field precisely because the stakes there are measurable — a team arriving misaligned performs worse, so the protocols have been tested rather than assumed.

Light is the lever

Light shifts the human clock more powerfully than anything else available, and the direction of the shift depends on timing relative to your body clock rather than to local time. Light in your biological morning advances the clock; light in your biological evening delays it. Get this backwards and you slow your own adaptation.

Melatonin, used correctly

Melatonin is a timing signal rather than a sedative, which means dose and timing matter more than quantity. A low dose taken at the destination's target bedtime for a few days is the supported approach. High doses do not shift the clock faster and produce next-day grogginess. What to actually do

  1. Decide the direction of shift before you fly. Everything else follows from advance versus delay.
  2. Get outside at the destination, at the right end of the day. Outdoor light is orders of magnitude brighter than indoor.
  3. Shift meal times too. Meal timing is a secondary circadian cue — see our fasting evidence site.
  4. Do not nap long on arrival day. A short nap is fine; three hours undoes the adaptation.
  5. For trips under three days, do not adapt at all. Stay on home time if you can. Adapting twice is worse than not adapting.

Common questions

Which direction is worse?
Eastward, consistently, because advancing the clock is harder than delaying it.
Should I start shifting before I travel?
For long trips it helps and is difficult to sustain. Even one or two hours of pre-shift reduces the gap.
Do blue-blocking glasses help?
They reduce evening circadian stimulus [2], with clinical sleep benefit less well established than marketed.
Does caffeine help?
For alertness, yes. It does not shift your clock, and late use delays your sleep further.
